6 Steps to Overcome Procrastination

Struggling with procrastination is common, and it often happens that the longer we put something off, the more awful the idea of facing it seems to feel. Here are a series of simple steps that can be used to overcome procrastination for one task at a time. If you follow them closely, you have a very good chance of finally making progress on whatever you’ve been putting off.

1. Schedule. Begin by scheduling a specific time to work on the task. Choose carefully: make sure it’s a period of time that you’ll actually have available. If distractions or alternatives show up when the time comes, say sorry, you have something to do. It’s important to consider this appointment set in stone in order to accomplish your goal.

2. Remind. Set a reminder to ensure you know when you’re supposed to start and are not busy with something else.

3. Relax. When the time comes to start, begin by sitting down and relaxing. Don’t worry about the task itself for now. Take some deep breaths. Don’t feel rushed: it’s an important thing to do, right? Then it’s worth taking a little time to get into a calm, focused mood. If you meditate, that can be a helpful tactic here.

4. Remember Your Goals. Now think for a moment about what you want to gain from completing this task. Visualize what you hope to accomplish with it, or remind yourself of things you like about it, or explicitly tell yourself why you were interested in it in the first place. If it’s something you don’t like for itself (such as, for instance, doing taxes or cleaning up someone else’s mess), think about what makes you interested in doing that, like having your financial ducks in a row or living up to your own ideals. Another benefit completion of many of these tasks offer is relief from having them hanging over us.

Don’t stop until you’ve latched onto at least one–and ideally several–things that make you want to finish this task, whether goals or positive associations. If you have no reason whatsoever to want to do it, why do you consider it important in the first place? If you really don’t need to do it, resolve not to and cross it off your list permanently. Otherwise, get in touch with your reasons.

5. List. List the first few specific, tiny tasks you’d need to do to get started. If you’re not sure, brainstorm, write, talk to yourself, or borrow someone you can depend and bounce ideas around until you have some idea.

These tiny tasks are not results: they’re really specific, straightforward things to do. For instance, if your goal is to file some insurance paperwork, then your first step probably isn’t “fill out claim forms,” but rather “Find Web site for insurance company so I can download claim forms” or “Gather all bills and documents I’ll need to fill out the claim.” You might even make it more specific than that. The point is to break down the first several steps–say, the first 15 minutes to an hour of work on the task, which for many tasks is all that’s required–into very clear, simple things you can do without a lot of thought.

6. Visualize. Picture yourself taking the first few steps. You don’t have to actually do anything just yet: just do a very good job of imagining yourself starting.

Then … begin!

How it works
Thinking about your reasons for taking the task on, making positive associations and picturing yourself doing the task should help prime your brain to make it easy to slip into starting to do the task. When you do, you’ll have specific, extremely simple steps laid out that you can tackle one after another: let them carry you through. If you run out of steps or have to reorganize, just insert a next step: “come up with more steps,” and use that step to work out the next 15 minutes to 1 hour of activity.

If you need the stronger stuff
If you find that even this process isn’t helping you get over your procrastination, it’s very likely you have broken ideas about it. Perhaps you’re telling yourself that you’re a bad person for not doing it, or that it absolutely needs to be done, or that not having done it yet is awful. These and many kinds of related thoughts can be worked out and made to stop bothering you through idea repair. Write down each negative thought you have about the task and work through the idea repair process with it. At the end you should find fewer obstacles and more motivation to move ahead.

Mental Schemas #9: Failure

There are a good number of articles on The Willpower Engine about failure: what to do when it happens, why certain kinds of tactics generally fail, and how to deal with the worry that failure will happen. Some people feel as though they’re basically incompetent, with no good skills or resources (for more on this, read “Mental Schemas #6: Incompetence“). Others, when they’re successful, assume that it was by mistake or only achieved because they’ve fooled everyone into thinking they’re good enough (for more on this, read “Impostor Syndrome“).

What failure schemas look like
People with the failure schema may or may not feel incompetent, and may or may not feel like impostors, but regardless they believe that they are failures, that successes don’t happen to them. Often such people were brought up in environments where the people important to them would tell them over and over that they were failures, or where this idea was always pushed on them in some other way. Sue of Healthy Within Journey describes just such a childhood in this post:

“Then I remembered that every time I brought home a sewing project (from home ec class), my mom would criticize my work, rip out my stitches and resew the project. She also critized how I practiced the piano and would often ‘show me’ how to play a piece correctly. She discounted my academic success by telling me that I may be good at school but I didn’t have any common sense so I would never succeed in life. No matter how much I succeeded she reminded me that my cousin and/or brother were successful in other, more important areas. Even years later whenever I had difficulty with any project, I could hear her criticizing me and telling me I would never succeed at anything important. I feared even a tiny ‘failure’ would mean she was right, that I would never succeed.”

Some people with failure schemas make themselves fail through their beliefs: they assume they can never succeed and therefore never try hard when it’s most needed. Others work away desperately out of fear of failure, but none of their successes convince them: they continue to feel in their hearts that they are essentially failures, even when the evidence says otherwise.

Overcoming a failure schema
As with many negative ideas, overcoming a failure schema requires both facing the fear of failure and refuting the idea that failure is inevitable. This takes work over time to change deeply-ingrained thoughts. Facing the fear means some form of recognition that sometimes we fail, and that this is just a normal part of life and is not catastrophic. Refuting the idea that failure is inevitable means really understanding on a gut level that it is possible to succeed in some things at some times, regardless of what other people may say.

On a day to day basis, feelings of being doomed to failure can be handled as broken ideas: in other words, it’s necessary first to recognize when a thought has come by that is contributing to this unrealistic idea of failure, and then to take the falsehood out of the thought and rephrase it in a fully truthful way, as described in the article How to Repair a Broken Idea, Step by Step.

Some examples of broken ideas about failure:

  • “I’m a failure.” (labeling)
  • “This is going to be a catastrophe.” (fortune telling)
  • “Nobody believes I can do it.” (mind reading)
  • “The only reason they picked my submission is because everybody felt sorry for me.” (disqualifying the positive)
  • “See how badly that went? I fail at everything.” (overgeneralization)

A Simple Way to Start Dealing With Worries

I don’t know about you, sometimes I find myself in a mood where I feel out of sorts but can’t point to any one thing as being the cause. That kind of state rarely does me any good: usually it means I won’t get a lot done, won’t enjoy the day as much, and am no help to the moods of people around me–unless I get out of it. To accomplish that, I have a very simple process I use, which is to list out worries in writing.

The idea here is just emptying my head. It’s related to David Allen‘s recommended practice of getting all of your thoughts and concerns on paper so that you can organize them, although in this case organization isn’t the point. It’s also related to decision logging, the practice of writing down notes about your own situation and choices as things happen in order to increase mindfulness, but it isn’t about mindfulness per se. In fact, the thing it’s most like that I’ve mentioned is swatting deer flies by letting them settle on you before you hit them (although I promise it’s much less nerve-wracking): that is, it’s about paying simple, direct attention to worries individually, one after the other.

This tactic doesn’t take any preparation: just grab paper and pen or fire up a computer, then start writing a list of whatever comes to mind that’s bugging you. It might look something like this:

– I’m still annoyed about that guy at the store who wouldn’t stop talking to me
– I can’t believe I forgot to pay my cell phone bill on time
– How in the world am I going to find time to take that refresher course?
– Do I need to go shopping? I don’t think there’s anything for dinner
– My car’s making that noise again

It’s not necessary to do anything about these issues as they come up, but when you’re done listing, you might want to start writing out your thoughts about each one, and to look for broken ideas. Sometimes all that’s needed to completely solve an issue is to reframe it in a healthy and accurate way.

You might think that writing these things down would cause more anxiety instead of less, but it really tends to produce relief. Instead of being plagued with multiple, unnamed anxieties, instead we’ve now got a list of clear, specific issues–issues we might even be able to do something about, although just getting them down in writing itself makes a real difference. My favorite moment in this process is when I ask myself “OK, what else?” and I just can’t think of anything. In that moment I’m reminded that the things I worry about have a limit, and that I might be able to make some progress in fixing them them … or even, until I can do something about them, just accept them … just for now.

How to Become More Focused and Enthusiastic, Part III: Willingness

The first article in this series talks about the difference between distraction and lack of focus or enthusiasm as well as the problem of not believing your goal can be achieved. The second article touches on how much the goal matters and whether or not it’s possible to track progress. This article will tackle another essential of being committed to a goal: willingness.

The question of willingness came up as a side note in my article the other day about whether our willpower gets used up on a daily basis. The idea was that people seem to usually be less willing to keep doing things that require self-control the more of them they’re asked to do. Repeated demands are one reason a person might find she or he isn’t willing to exercise willpower. Others include

  • Feeling anger or resentment about having to do the thing in the first place, or being unhappy about some expected result–for instance if a person avoided cleaning an area up because they didn’t make the mess (even if they knew the mess-maker wasn’t going to clean it up), or if they were to hold off on doing certain work because they strongly suspected someone else would be getting the credit.
  • Being uncomfortable with success, for instance when a person is scared of the life changes a new job would cause.
  • Having a broken idea that someone else should be doing whatever it is, that whatever it is shouldn’t be necessary, etc.
  • Focusing on short-term discomfort or interruption of pleasure, like not wanting to pull a splinter out due to anticipating that being painful.
  • Feeling as though you don’t deserve to achieve your goal, for instance because of impostor syndrome.

Those are a few samples. The key point is that even when we have a desire to do something and recognize that it would be a good thing to do, we often still have conflicting feelings about moving ahead. To say that we simply want something or don’t want it is to imagine our minds being much simpler than they are. For instance, a person might desperately want to lose weight for reasons of both health and appearance, but also might want to feel free to indulge in eating as they like, might be worried about the discomfort of regular exercise, might feel protected in some ways by being overweight, etc.

Feeling conflicted is a natural result of being a complex human being, but when these kinds of conflicts prevent us from committing whole-heartedly to our goals, it’s time to address them and move past them. Broken ideas (including ideas about what should happen or what a person deserves) can be repaired, conflicting needs can be compared so that the highest-priority need can take precedence, discomfort can be faced in light of the greater happiness it will lead to, and so on. In the end, most barriers to willingness can be sorted out–and starting that process only takes asking ourselves this question:

“Am I really willing to succeed?”

Feeling Tired? Need Energy? Here are 9 Ways to Get Charged Up

In a recent e-mail to me, a correspondent talked about the problem of not having energy left after her daytime obligations:

My major problem is I have some studying to do and I am not able to do anything once I am back home. I am so tired. I’m basically brain dead too. I need the weekend to recuperate and so I am not productive at all during the weekend.

It’s a common problem: most of us seem to have days when the energy we want to have just isn’t there. Here are nine approaches that can help dredge up energy when no energy seems to be available.

1. Are you getting enough sleep? (See How Much Sleep Do You Need? 8 Hours Isn’t for Everyone) If not, are there ways you can get more, for instance by giving up a small amount of recreation time?

2. If worry is tiring you out, there are some things you can do to relieve the worry and leave more energy for getting things done. These include idea repair (see How to Detect Broken Ideas, How to Repair a Broken Idea, Step by Step, and Examples of Broken Ideas (Cognitive Distortions)), meditation (see Strengthen Willpower Through Meditation), brief walks in natural surroundings (see The Benefits of Quick, Easy, Pleasant Exercise), talking with a trusted friend or family member about worries you have, and writing in journals. Worry not only saps energy, but also makes it harder to use what energy you do have for constructive things.

3. Try to get into flow (see Flow: What It Feels Like to Be Perfectly Motivated and Some Steps for Getting into a State of Flow), a state where you’re concentrating fully on what you’re doing. Even if you feel tired at the beginning, if you really get deeply involved in a task that interests you, you can start feeling energized by the task itself.

4. Choose things to eat that will make you feel good in the short term. Of course this tends to mean whole grains, fruits and vegetables, and lean protein. Fats take a lot of digestive energy to break down and tend to make a person feel groggy, as does eating too much. Sugars tend to give a quick boost and then drop a person into a low that’s a good bit more tired than they were before the sugar high. Caffeine also tends to give a boost at one point but take much more out later. Drink enough water to ensure you’re not dehydrated: dehydration is a common cause of fatigue, as detailed in this article on the Psychology Today site. The article also contains other good anti-fatigue eating advice, like getting plenty of iron.

Of course it’s difficult to make healthy eating choices sometimes, but it can help to think about wanting to feel good right away from good food choices instead of thinking more of their long-term benefits, (though of course the long-term benefits are great, too).

5. Work yourself into an excited state about a project. Again this tends to mean talking to someone or writing about the project. This is similar to getting into flow, as it engages your mind and your interest and wakes you up.

6. Put on music that gives you a lift (see How and Why Music Changes Mood).

7. Think about things that make you happy. Reflecting on good things that happened to you over the last day, anticipating something you’re looking forward to doing soon, or thinking about someone whose company you really enjoy can make your mood more buoyant.

8. Tidy up. If your environment is messy or chaotic, you may tend to feel a little exhausted just being in it from the constant, low-level annoyance of clutter or mess. (See How Tools and Environment Make Work into Play, Part II: Letting Your Environment Help You.)

9. Meditate, or sit still for a short while. Meditation (see Strengthen Willpower Through Meditation) can help release tension and create calm and focus. If you’re not experienced in meditation, one easy way to start is with this 15-Minute Online Guided Meditation from Kelly McGonigal. Just sitting still gives you a chance to relax and let go. If you take this approach, don’t try to do anything, keep TV and music off, and just gaze out the window.

Does Guilt Help or Hurt Self-Motivation?

Let’s say Derek is a student, and on his mid-term exam he did badly because he blew off studying. Let’s further say that Derek feels pretty crummy about this. Is feeling crummy going to help him or hurt him? Will it make him more or less likely to study next time? Will it improve him in other ways, or hurt him in other ways, or both? Does he have some kind of moral obligation to feel guilt?

Guilt is useful … sometimes. If I feel guilty, it means that I’ve looked back on something I did and compared it to how I’d like to act. This is a very smart thing to do, because if I’m not aware of whether or not I’m following my own best instincts, then I have no idea what I might want to improve or how I would need to improve it. Guilt is a red flag, a warning indicator on the dashboard saying that something has gone wrong. And guilt can persist for quite a while if the problem doesn’t get fixed.

That warning job, as far as I can tell from research, coaching, and personal experience, is the only useful thing there is about guilt. Once you get that message and commit to doing something about it, the guilt is no longer useful, providing you won’t forget about your commitment the minute the guilt is gone–so it makes sense to get rid of it. How? By detecting and repairing the broken ideas that are keeping the guilt going. (I won’t go into more detail about that for here, but just follow the links for more detailed information.)

In addition to that helpful warning role, guilt plays a harmful role in other ways. It can make it painful to think about certain obligations–for instance, if Derek feels guilty about not studying for his mid-term, he may avoid thinking about studying for his finals because he doesn’t want to revisit the unpleasant subject of him failing to study. Guilt sucks up attention and causes negative emotions like sadness and anxiety, which can make it harder to be motivated even in unrelated areas.

So the best possible use of guilt is to experience it, pay attention to it, figure out what needs to be done, and then get rid of it.

A study by Michael J.A. Wohl, Timothy A. Pychyla, and Shannon H. Bennetta (“I forgive myself, now I can study: How self-forgiveness for procrastinating can reduce future procrastination“), published this past February, supports this view of guilt as damaging in the long term. It surveyed students who felt guilty about past studying habits, whether they forgave themselves, and how that forgiveness (or lack of it) related to their studying afterward. Wohl and colleagues concluded that students who forgave themselves (a kind of organic idea repair–though that’s a subject for a future post) tended to do better studying afterward than students who kept beating themselves up. In other words, letting go of the guilt helped them act better so that they wouldn’t need to feel guilty in future.

Mental Schemas #7: Vulnerability to Harm

This is the seventh in a series of articles that draw on the field of schema therapy, an approach to addressing negative thinking patterns that was devised by Dr. Jeffrey Young. How vulnerability schemas work
A person with the vulnerability schema has thoughts like these:

  • What if something happens to the plane while we’re in flight?
  • He’s late. Maybe he got in an accident.
  • Business hasn’t been good lately. What if I get fired and can’t get another job?
  • I can’t sleep when it rains because I keep worrying about flooding

Being vulnerable is part of being alive. No one is completely immune to natural catastrophes, disease, accidents, war, financial setbacks, crime, and all of the other kinds of trouble that can arise even when things are going well. Most of us either ignore this (“I’ll deal with it if it ever comes up”) or accept it on some level (“Sometimes bad things happen; I’ll just try to be prepared and not worry too much about it”), but people with the vulnerability schema have a lot of trouble letting go of these worries. Fear of something bad happening causes them to be overprotective, hyperanxious, or too timid to take chances.

People with the vulnerability schema generally get it from a parent who worried too much about things that might happen and passed the idea along to their children, insisting that the world is a dangerous place. Some children don’t acquire these ideas from the parents, learning from others or from experience that harm doesn’t lurk around every corner. Others, however, follow the model their parents (or other significant people in their lives) set.

Getting past a vulnerability schema
As with any schema, the vulnerability schema tends to come out in part as a series of broken ideas, like fortune telling (“I’m going to get swine flu from a sick kid at school!”) and emotional reasoning (“I’m so worried about earthquakes that I know one will happen before long.”) The day to day healthy habit of repairing these kinds of ideas helps weaken the vulnerability schema.

Also as with any schema, getting past a vulnerability schema means both accepting the idea of harm (“Sometimes bad things happen, and I’ll just do the best I can to get through them when they come up.”) and rejecting an obsession with harm (“Just because I’ve been worried about all of these things in the past doesn’t mean that I have to continue to be worried about them, or that I’m justified in my worry.”)

Mental Schemas #6: Incompetence

This is the sixth in a series of articles that draw on the field of schema therapy, an approach to addressing negative thinking patterns that was devised by Dr. Jeffrey Young. Ever felt stupid? Not just like you did something stupid, but that you are stupid, can’t learn, are incompetent, are talentless or useless? That you in a basic and profound way are just not up to the mark?

Most of us feel some of that at least a few times in our lives, but people with the incompetence schema feel that way every day. On a basic level, they feel as though they’re not good enough. If this feels like you or sounds like someone you know, learning about this schema might come in handy for you.

How incompetence schemas work
Incompetence schemas usually develop in childhood, when parents or other important figures in a kid’s life start telling them–whether in so many words or through attitudes and actions–that they can’t hack it, that they’re not up to the challenge.

Studies of randomly-generated praise have shown that when someone is doing a task, even completely meaningless, computer-generated encouragement tends to improve their mood and make them feel more competent. I suspect on some basic level it’s built into us to need a certain amount of encouragement. Some of us eventually internalize that encouragement and can provide it for ourselves, mentally telling ourselves “You’ve got this!” and “You’re going to kick butt!”

People with this schema never got enough of that encouragement in their formative years and therefore have trouble generating their own encouragement or believing other people’s. This can lead to expecting failure, fearing challenges, and shying away from anything that might “prove” the incompetence.

Getting past an incompetence schema
How do you get the best of an incompetence schema? Well, external encouragement may help, but there are two things that have to happen inside a person for a real change to emerge over time: acceptance that failure is a normal part of life, but also understanding that one failure doesn’t doesn’t define a person. A person can fail without being a failure. People who have failed once may very well succeed when the next challenge comes along. Thomas Edison claimed famously that he had thousands of failed attempts  before he came up with a working light bulb.

In terms of broken ideas, an incompetence schema can show up in a variety of ways: all-or-nothing thinking (“I’m completely incompetent at math.”), overgeneralization (“The woman I asked last year turned me down for a date, so I’m obviously not desirable”), mental filtering (“Winning that poetry prize was a fluke; the judges probably just felt sorry for me”), fortune telling (“I know I’m going to screw up this project”), and so on. Each of these ideas can be detected and repaired on its own, slowly breaking away the barrier of feeling incompetent and revealing the truer, brighter possibilities behind it.

Mental Secret Weapons versus a Cinnamon Bun

There are cinnamon buns on the counter in my kitchen, which I bought for my son. There is nothing preventing me from having a cinnamon bun, since it wouldn’t be grossly unhealthy to eat one, and my son isn’t necessarily entitled to every single bun. But I definitely have no nutritional need for a cinnamon bun and in fact am still working hard to lose weight, so while I’d certainly get a little pleasure during the few minutes it would take to eat one, in the long run I’m likely to get more happiness by not eating one. As low-key as the satisfaction of having made a smart choice is, together with freedom from a mild sugar crash and greater ease in getting more fit it has more enjoyment to offer me in the long term than the cinnamon bun.

But, of course, I wanted a cinnamon bun. I went over to the counter and looked at them, thinking something like “These aren’t really good choices for me to eat, but I can’t resist.”

Stop! Halt! Broken idea detected!  “I can’t resist” is making the cinnamon bun issue into an absolute, as though it were an irresistable force like gravity instead of 1) mild hunger plus 2) most of a lifetime of bad snacking habits plus 3) a vague leftover sense of mild deprivation from childhood. Theoretically, staring at those cinnamon buns, I should still have a way out, even though I was strongly inclined to eat one.

Lately I’ve been trying to make a habit of pulling out whatever willpower tricks I have whenever I’m in a situation where I could make a bad choice, even if it’s a very minor bad choice. So I tried a few of the 24 anti-hunger techniques I could think of off the top of my head: “Have some tea (anti-hunger idea #11), or a piece of gum (#10),” I told myself. I don’t want tea or gum, I answered myself. I want a cinnamon bun. I actually reached for the container then.

“You’ll be happier if you don’t eat that!” I told myself in desparation (#2).

You promise? I answered. (I’m not making this up. I actually thought the words “You promise?” to myself. It was a little weird.)

“Yes, I promise,” I said. “So are we good?”

We were good. I stepped away from the cinnamon bun and drank some water (#12). It wasn’t even difficult to step away then. The effort had only had to go into coming up with a tactic that changed my thinking for that particular situation.

Changing my thinking worked because I like happiness, which was what I was able to offer myself. Happiness is good, and within pretty generous limits, more happiness is better. Apparently whatever part of me wanted the cinnamon bun was satisfied if it could trade it in for happiness. While I was surprised that this little mental conversation was sufficient to resolve the cinnamon bun problem for me, in general it makes sense. We always have a variety of dimly-seen forces prodding us to do things that ultimately we won’t be thrilled we did, but we also have available to us a wealth of secret mental weapons we can use to align ourselves with our own best intentions, including visualization, reframing, distraction, support, and others. If we get in the habit of trying a few of them whenever we’re faced with a difficult choice, sometimes we’ll surprise ourselves.
