Mental Schemas #8: Enmeshment and Undeveloped Self

This is the eighth in a series of articles that draw on the field of schema therapy, an approach to addressing negative thinking patterns that was devised by Dr. Jeffrey Young. Where do you end and I begin?
A person with the enmeshment schema is completely wrapped up in someone else’s life. It’s often a parent, but it can be anyone with a strong personality: a husband, a wife, a boss, a brother or sister … even a best friend. Enmeshed people ignore their own preferences and ideas and order everything in their lives according to the needs of the parent or other person they’re enmeshed with.

Some common feelings enmeshed people have are:

  • They/I/we couldn’t survive without this bond
  • I feel guilty if I keep anything separate
  • I feel completely smothered

Enmeshed people almost always have an “undeveloped self”: they don’t know what they want or need, what they prefer, where they’re going in life, or what would make them happy. It’s possible also to have the undeveloped self problem without the enmeshment problem, to feel empty and directionless and uncertain of wants and needs without necessarily being wrapped up in another person.

There’s a related schema called “subjugation,” where a person feels like they must act according to other people’s wishes, but instead of feeling closeness, subjugated people usually feel resentment, anger, and despair. An enmeshed person feels smothered; a subjugated person feels crushed. I’ll talk about subjugation in a separate post in future.

Enmeshed people and other people with undeveloped selves usually end up that way because of parents or other figures in their lives who are overprotective, abusive, or controlling.

Disentangling
In order to make progress in their own lives, enmeshed people first have to come to feel it’s OK to separate from the other, to be their own person. If they’re able to get to that point, they can begin to reflect on what they themselves really like, want, need, aspire to, and believe. Really knowing who we are and what’s important to us personally in life is what allows us to develop.

There are some dangers for an enmeshed person trying to get out of enmeshment. For instance, sometimes it can happen that an enmeshed person separates from the other by deciding that they hate everything that person loves, and vice-versa. Unfortunately, this still isn’t finding an individual self, because just doing the opposite of someone else still means that one’s decisions are based on another person.

Another danger is of getting out of an enmeshed situation is falling right into another–for instance, leaving a too-close relationship with a parent by getting into a romantic relationship with someone who has a very strong personality and becoming enmeshed with that person instead, or working through enmeshment in therapy and separating from the other person only to become enmeshed with the therapist. (Good therapists take pains to prevent this from getting very far!)

So the other goal, in addition to finding one’s own preferences and identity, is to learn how to have healthy relationships with other people, relationships that are connected but not enmeshed. The best tool I know of for this is mindfulness, being aware of our own thoughts, feelings, and preferences from moment to moment in our lives. It’s only when we lose track of our own thinking that we can get overwhelmed with someone else’s.

Ending enmeshment and developing the self take a lot of hard work and understanding, and can often be especially well helped by a good cognitive therapist.

Fighting Anxiety with Hopelessness

When Things Fall Apart, offers an unusual route to living a happy life: embracing hopelessness. My initial reaction to this idea was extreme doubt, but hearing her point of view, I began to see the value of the idea.

To get a sense of what she means, let me give the example of my fear that everything will go to hell in a handbasket. Being interested in how things fit together–societies, supply networks, and so on–I often think about how easily something I’m used to having could be cut off. For instance, this past winter during a storm, we lost power at my house. This should not have been a big problem, especially since we have gas heat. Except that I found out that the gas heat system is dependent on electricity to run, so we had no heat or power. And the water is dependent on an electric pump, so we had no heat, power, or water. And our phone is through a VOIP service, so since we had no Internet due to having no power, we also had no phone. And of course with the refrigerator not working, I was concerned about most of our food going bad.

The power came back on after not too many hours, and my son and I had other places we could go if the outage went too long–and since it was winter, at worst I could put our perishable food outside. Still, it’s a little sobering to realize that one break in a cable can mean losing Internet, power, phone, heat, water, light, food, and more. And for years I’ve been a little bit concerned. What would happen if there were a really bad economic situation, or a plague, or a war, or something else that interrupted some of the ways that food, power, water, and other necessities get to us? How would I keep myself and the people who are important to me safe, sheltered, and fed?

Hopelessness doesn’t solve this concern, but interestingly, practicing it made things better. You can’t make anything completely safe, hopelessness says. Stop hoping that you can prevent every bad thing from happening if you just scramble hard enough. Bad things will eventually happen. Eventually, too, we’ll all die.

If you’re not feeling happier yet, I don’t blame you–but when we think about it, giving up the idea that everything will ever be perfect or absolutely safe allows us to let go of a lot of unneeded anxiety. “Giving up hope is encouragement to stick with yourself,” says  Chödrön, “to make friends with yourself, to not run away from yourself, to return to the bare bones, no matter what’s going on … if we totally experience hopelessness, giving up all hope of alternatives to the present moment, we can have a joyful relationship with our lives, an honest, direct relationship, one that no longer ignores the reality of impermanence and death.”

Stress and anxiety are a result of struggling with fears and things we want to avoid. If we don’t struggle, if we accept that bad things will sometimes happen, then the stress and anxiety lessen or disappear, because all we have to deal with is the moment right in front of us, and the moment in front of us usually isn’t so bad. Think of your situation right now, for instance. You probably have things you need to do, things you’re worried about, things you can think of that might cause trouble. But if you focus on how things are with you, right in at this moment, you may find it surprisingly easy to feel that everything’s fine. You are probably not in any great amount of pain. You’re alive. You have the ability to think about things that make you happy. Things could be worse.

There’s a limit to all this, though, at least if you ask me. I see value–real, lasting value–in moving toward our goals, in making progress, in striving for things. Hopelessness is absolutely not about striving: it’s about letting go. There is even value in negative emotions: see my article The Benefits of Feeling Bad. But striving for things is living in the future, and by my reckoning, there are times to live in the future, times to live in the past, and times to live in the present. When we need to come back to center, to marshall ourselves, to let go of things long enough to get our bearings again, then hopelessness and living just in the present moment can be just what we need.

Does Guilt Help or Hurt Self-Motivation?

Let’s say Derek is a student, and on his mid-term exam he did badly because he blew off studying. Let’s further say that Derek feels pretty crummy about this. Is feeling crummy going to help him or hurt him? Will it make him more or less likely to study next time? Will it improve him in other ways, or hurt him in other ways, or both? Does he have some kind of moral obligation to feel guilt?

Guilt is useful … sometimes. If I feel guilty, it means that I’ve looked back on something I did and compared it to how I’d like to act. This is a very smart thing to do, because if I’m not aware of whether or not I’m following my own best instincts, then I have no idea what I might want to improve or how I would need to improve it. Guilt is a red flag, a warning indicator on the dashboard saying that something has gone wrong. And guilt can persist for quite a while if the problem doesn’t get fixed.

That warning job, as far as I can tell from research, coaching, and personal experience, is the only useful thing there is about guilt. Once you get that message and commit to doing something about it, the guilt is no longer useful, providing you won’t forget about your commitment the minute the guilt is gone–so it makes sense to get rid of it. How? By detecting and repairing the broken ideas that are keeping the guilt going. (I won’t go into more detail about that for here, but just follow the links for more detailed information.)

In addition to that helpful warning role, guilt plays a harmful role in other ways. It can make it painful to think about certain obligations–for instance, if Derek feels guilty about not studying for his mid-term, he may avoid thinking about studying for his finals because he doesn’t want to revisit the unpleasant subject of him failing to study. Guilt sucks up attention and causes negative emotions like sadness and anxiety, which can make it harder to be motivated even in unrelated areas.

So the best possible use of guilt is to experience it, pay attention to it, figure out what needs to be done, and then get rid of it.

A study by Michael J.A. Wohl, Timothy A. Pychyla, and Shannon H. Bennetta (“I forgive myself, now I can study: How self-forgiveness for procrastinating can reduce future procrastination“), published this past February, supports this view of guilt as damaging in the long term. It surveyed students who felt guilty about past studying habits, whether they forgave themselves, and how that forgiveness (or lack of it) related to their studying afterward. Wohl and colleagues concluded that students who forgave themselves (a kind of organic idea repair–though that’s a subject for a future post) tended to do better studying afterward than students who kept beating themselves up. In other words, letting go of the guilt helped them act better so that they wouldn’t need to feel guilty in future.

Mental Schemas #7: Vulnerability to Harm

How vulnerability schemas work
A person with the vulnerability schema has thoughts like these:

  • What if something happens to the plane while we’re in flight?
  • He’s late. Maybe he got in an accident.
  • Business hasn’t been good lately. What if I get fired and can’t get another job?
  • I can’t sleep when it rains because I keep worrying about flooding

Being vulnerable is part of being alive. No one is completely immune to natural catastrophes, disease, accidents, war, financial setbacks, crime, and all of the other kinds of trouble that can arise even when things are going well. Most of us either ignore this (“I’ll deal with it if it ever comes up”) or accept it on some level (“Sometimes bad things happen; I’ll just try to be prepared and not worry too much about it”), but people with the vulnerability schema have a lot of trouble letting go of these worries. Fear of something bad happening causes them to be overprotective, hyperanxious, or too timid to take chances.

People with the vulnerability schema generally get it from a parent who worried too much about things that might happen and passed the idea along to their children, insisting that the world is a dangerous place. Some children don’t acquire these ideas from the parents, learning from others or from experience that harm doesn’t lurk around every corner. Others, however, follow the model their parents (or other significant people in their lives) set.

Getting past a vulnerability schema
As with any schema, the vulnerability schema tends to come out in part as a series of broken ideas, like fortune telling (“I’m going to get swine flu from a sick kid at school!”) and emotional reasoning (“I’m so worried about earthquakes that I know one will happen before long.”) The day to day healthy habit of repairing these kinds of ideas helps weaken the vulnerability schema.

Also as with any schema, getting past a vulnerability schema means both accepting the idea of harm (“Sometimes bad things happen, and I’ll just do the best I can to get through them when they come up.”) and rejecting an obsession with harm (“Just because I’ve been worried about all of these things in the past doesn’t mean that I have to continue to be worried about them, or that I’m justified in my worry.”)

Mental Schemas #6: Incompetence

Ever felt stupid? Not just like you did something stupid, but that you are stupid, can’t learn, are incompetent, are talentless or useless? That you in a basic and profound way are just not up to the mark?

Most of us feel some of that at least a few times in our lives, but people with the incompetence schema feel that way every day. On a basic level, they feel as though they’re not good enough. If this feels like you or sounds like someone you know, learning about this schema might come in handy for you.

How incompetence schemas work
Incompetence schemas usually develop in childhood, when parents or other important figures in a kid’s life start telling them–whether in so many words or through attitudes and actions–that they can’t hack it, that they’re not up to the challenge.

Studies of randomly-generated praise have shown that when someone is doing a task, even completely meaningless, computer-generated encouragement tends to improve their mood and make them feel more competent. I suspect on some basic level it’s built into us to need a certain amount of encouragement. Some of us eventually internalize that encouragement and can provide it for ourselves, mentally telling ourselves “You’ve got this!” and “You’re going to kick butt!”

People with this schema never got enough of that encouragement in their formative years and therefore have trouble generating their own encouragement or believing other people’s. This can lead to expecting failure, fearing challenges, and shying away from anything that might “prove” the incompetence.

Getting past an incompetence schema
How do you get the best of an incompetence schema? Well, external encouragement may help, but there are two things that have to happen inside a person for a real change to emerge over time: acceptance that failure is a normal part of life, but also understanding that one failure doesn’t doesn’t define a person. A person can fail without being a failure. People who have failed once may very well succeed when the next challenge comes along. Thomas Edison claimed famously that he had thousands of failed attempts  before he came up with a working light bulb.

In terms of broken ideas, an incompetence schema can show up in a variety of ways: all-or-nothing thinking (“I’m completely incompetent at math.”), overgeneralization (“The woman I asked last year turned me down for a date, so I’m obviously not desirable”), mental filtering (“Winning that poetry prize was a fluke; the judges probably just felt sorry for me”), fortune telling (“I know I’m going to screw up this project”), and so on. Each of these ideas can be detected and repaired on its own, slowly breaking away the barrier of feeling incompetent and revealing the truer, brighter possibilities behind it.

Why Lousy Is a Great Place to Start

I’m reading a book called Start Where You Are by Pema Chödrön, an American Buddhist nun, about meditation, coming to terms with suffering (our own and others’), and connecting to the world in a compassionate way. Much of the book is about meditative and partly spiritual practices that I won’t go into here, but there’s one particular section where she says something very striking that applies equally well to any process of self-improvement:

Start where you are. This is very important. [Meditation practice] is not about later, when you get it all together and you’re this person you really respect. You may be the most violent person in the world–that’s a fine place to start. That’s a very rich place to start–juicy, smelly. You might be the most depressed person in the world, the most addicted person in the world, the most jealous person in the world. You might think that there are no others on the planet who hate themselves as much as you do. All of that is a good place to start. Just where you are—that’s the place to start.

And later, she continues:

Suppose you are involved in a horrific relationship: every time you think of a particular person you get furious. That is very useful for tonglen [the practice the book describes]! Or perhaps you feel depressed. It was all you could do to get out of bed today. You’re so depressed that you want to stay in bed for the rest of your life; you have considered hiding under your bed. That is very useful for tonglen practice. The specific fixation should be real, just like that.

She goes on to describe how to harness these emotions in meditation, but the point I’d like to make is that they’re essential to any process of improving your life through changing the way you think. There are a few reasons for this. First, feelings like this that go unacknowledged tend to continue to torment us, because if we don’t take them in and really pay attention to how we’re experiencing them, we only have our habitual ways of responding to them, which won’t change anything (by definition, because habits are what we automatically do already). Second, if I’m going to improve my life, why should I wait for a time when I feel better? If I’m feeling bad now, then now is when improvement would be the most welcome, and there’s nothing preventing me from improving more when I feel better some other time too. And third, as Chödrön points out, strong negative emotions have a lot of juice. Someone who doesn’t feel excited (in a good or a bad way) about anything much at the moment doesn’t have a strong emotional incentive to change their lives. Someone who’s feeling something strong, whether it’s delight or love or anger or despair, has an immediate emotional reason to change things for the better.

Chödrön has specific recommendations for using negative emotions in meditation practice, and for anyone interested in Buddhist meditation, I strongly suggest the book for that purpose. For our intentions here, though, there are also specific ways we can harness negative emotions. In tomorrow’s post, I’ll talk about how to use pain and trouble to repair broken ideas.

Tools for Feeling Better, Part III

Following up on Part I and Part II, here is a third and (for now) final set of tools for improving mood.

One small victory: Any accomplishment or success, however minor, creates an opportunity to feel happier. Even simple achievements like doing a few dishes or solving one computer problem refocus attention on constructive things, provide a distraction from annoyances or disappointments, and offer fodder for positive self-talk.

Change of scene: Our emotions often respond directly to things, places, or people we’re used to associating with better moods. It’s difficult to stay in a funk when we’re with people we genuinely like or or in a beautiful and different setting–while even if the surroundings we’re used to at the moment are very nice, a process called “hedonic adaptation” (discussed more in “But It Started Off So Well! What Happened?“) makes places we’ve been exposed to recently much less impactful than they originally were.

You could also stay where you are and change something about it: read “Letting Your Environment Help You.”

Music: Music can have a speedy and powerful effect on mood, even when we don’t feel like listening. For a detailed treatment of the subject, you could read “How and Why Music Changes Mood.”

Visualization: The interesting thing about imagining things to make ourselves feel better is that in many ways, our brains don’t distinguish between something we’re imagining and something that’s actually happening, which is why a good movie can have such a strong emotional effect. Visualizing ourselves in a calm, pleasant place or dwelling on a past or expected event that’s particularly joyful gives a brain the chance to start reacting to that visualization and to shift into the appropriate mood.

Tools for Feeling Better, Part II

In a recent article, I began listing some of the most useful ways I know to get back on track when feeling bad, including idea repair, mindfulness, meditation, understanding schemas, and emotional antidotes. Today’s article forges ahead with 4 more tools for feeling happier and improving mood.

Flow: “Flow” is psychologist Mihaly Csikszentmilhalyi’s term for a state in which a person is concentrating intently, performing at their highest level of ability, and completely swept up in what they’re doing. It’s a very enjoyable and productive mode of being, and successfully bulldozes bad moods. My article “Flow: What It Feels Like to Be Perfectly Motivated” describes flow, and “Some Steps for Getting into a State of Flow” provides techniques for achieving it.

Exercise: Exercise often gets a bad rap as being tedious, unpleasant, and a disappointing necessity for people trying to lose weight or obsessed with fitness. The truth is that exercise is not only a way to improve fitness but also a powerful means of improving mood: read “Nothing to Do With Weight Loss: 17 Ways Exercise Promotes Willpower and Motivation” to find out more.

Just starting: A person in a bad mood with a task in front of them that could improve things often won’t do that task because when they imagine doing it, they don’t imagine feeling happier. A large part of the reason for this is something called “mood congruity,” a tendency our brains have to assume that we will always feel more or less as we do now. When we’re happy it’s hard to imagine really feeling bad, and vice-versa. Just getting started on something that could improve mood by making progress on a goal, getting into a social situation, moving around, creating a change of scene, etc. can push us over into a place where feeling better begins to seem not so distant. If you’ve ever started doing something you didn’t think you would enjoy and began to have a lot of fun, you’ve experienced the power of just starting (despite not feeling inclined to at first).

Writing or Talking it Out: Writing out thoughts, concerns, possible solutions, and possible results can go a long way toward clearing the mind and providing reasons to feel better. An intensive process of logging the details of each choice you make, Decision Logging, can provide a lot of insight into what’s going on in a person’s mind as well as immediate opportunities for rethinking things. Writing down progress, self-evaluation, and plans for the future creates a feedback loop. Free writing or keeping a journal can provide an outlet for pent-up emotions while creating clarity. Or instead of writing about what’s going on with you or how you feel, you could connect with a sympathetic and supportive friend, family member, romantic partner, or therapist and talk things through.

Tools for Feeling Better, Part I

I’ve mentioned in some recent articles that I’m doing my best to remember and make good use of whatever tools I have to make good choices. Some of the most useful tools of this kind are for getting past negative emotions: anger, depression, frustration, anxiety, avoidance, despair, and so on.

Here are five of the best tools I know of for handling bad states of mind. I’ll post another article or two in the near future with more.

Idea repair: Negative emotions that keep going even when no new bad things are happening are usually maintained by specific kinds of thoughts (as talked about, for instance, in Jenefer Robinson’s book Deeper Than Reason: Emotion and Its Role in Literature, Music, and Art). Idea repair, called “cognitive restructuring” in psychology circles, is the process of detecting flawed thoughts and reframing them so that they become constructive and stop causing pain.

Mindfulness: A key ingredient in sorting out negative emotions and one of the requirements for idea repair and other positive processes, mindfulness is simply being aware of what’s going on both around and inside us. We can’t be mindful all the time, but there are certainly situations in which we become more sane, happy, focused, and relaxed just by using this one idea.

Meditation: Although some people meditate for spiritual reasons, others do it just for the immediate personal payoff in serenity, self-awareness, and clarity. It’s not difficult to get started.

Understanding schemas: Mental schemas are flawed patterns of thinking and behavior that are usually learned when we are young but stick with us into adulthood, often causing trouble for us on a daily basis. There are a variety of them, including, for example, Abandonment, Mistrust, and Emotional deprivation. If we find any schemas in ourselves, we can learn to understand and overcome those schemas, clearing away a lot of emotional drag and clutter in the process.

Emotional antidotes: Buddhist inquiry into human emotion, which is a time-honored and conscientious tradition, has come up with some kinds of emotional experiences that can be used to reverse negative emotions. I explain something of how this works in my article “Antidotes to bad moods and negative emotions.”

Examples of Broken Ideas (Cognitive Distortions)

A broken idea (called a “cognitive distortion” in the psychological literature) is a thought that creates problems because it’s flawed.

Some examples of broken ideas: “You always interrupt me!” (Always? Every single time?) “People think I look stupid when I dance.” (Everyone does? You can read their minds?) “I look like a mess for this interview! This is a disaster!” (As bad as the Hindenberg or Hurricane Katrina? It’s a disaster and not just an inconvenience?).

Broken ideas tend to play in loops in our minds, and this ongoing commentary often has the effect of causing trouble: disrupting work, encouraging us to act badly, or just making us miserable. I talk elsewhere on the site about how to detect broken ideas and how to repair them and provide an introduction to broken ideas, but a correspondent recently made the very good suggestion of posting examples of each type.

All-or-nothing thinking:
Looking at things as though they’re completely black or white, with no room for neutral or contrary characteristics.
“This job is the worst job I could possibly have. I hate it.”

Overgeneralization:
Taking a few examples and assuming that they describe an absolute pattern.
“My last two relationships ended badly: I must be completely incompetent at love.”

Mental filter:
Ignoring important facts to come up with a faulty conclusion.
“Mom and Dad always paid attention to you and never to me.”

Disqualifying the positive:
Ignoring anything that might get in the way of a negative judgment.
“It doesn’t matter that my boss complimented my work: since I didn’t get the promotion, I’m obviously a failure.”

Fortune telling:
Making assumptions about what will happen in the future.
“All this studying won’t help, and I’ll fail the test.”

Mind reading:
Making assumptions about what other people are thinking.
“Everybody in the audience must think I’m a complete idiot up here.”

Magnification or minimization:
Exaggerating or understating anything about a situation.
“I have to move? This is awful! This will ruin everything I have set up in my life!”

Emotional reasoning:
Assuming that something’s true because it feels like it’s true.
“I know I planned the event carefully, but I know something’s going to go wrong.”

Should statements:
Getting upset because one doesn’t have control or governance over other people’s actions, random events, or basic facts of existence.
“That jerk shouldn’t be driving so slowly in the left lane!”
“I should be able to eat cookies whenever I want to! It’s not fair that my coworkers can do that and not get fat!”

Labeling:
Describing something in a way that prevents it from being clearly seen and often makes it seem much worse than it is.
“I’m a coward and loser, and nothing’s going to change that.”

Personalization:
Assuming that a situation or event says something about oneself personally when it doesn’t.
“I didn’t win this contest–they must think I’m a terrible writer.”
